Best Natural Sleep Aids: What Actually Works, Backed by Evidence

I get asked constantly which supplement actually helps people fall asleep, and I always give the same honest answer: several of them can help a little, almost none of them work like a switch, and the ones that do help usually work best in combination with better sleep habits rather than instead of them. Here’s what the evidence actually supports, what it doesn’t, and where the real safety concerns lie.

Melatonin

Melatonin is the hormone your brain naturally releases as it gets dark, and taking it as a supplement is one of the better-studied ways to nudge your body toward sleep, especially when your internal clock is out of sync with when you actually need to sleep, such as jet lag or a delayed sleep schedule. A 2024 literature review indexed by the National Institutes of Health named it, alongside valerian and hops, as one of the few supplements with genuinely supportive evidence for sleep.

Typical doses range from 0.5mg to 5mg taken about 30 to 60 minutes before bed, and more isn’t necessarily better. Higher doses don’t consistently improve results and can increase next-day grogginess. Melatonin is regulated differently depending on where you live, in some countries it’s sold over the counter, in others it requires a prescription, so check what applies where you are.

Side effects are usually mild (headache, dizziness, daytime drowsiness), but it does interact with a few medication classes, including blood thinners and certain blood pressure medications, which I’ll cover in more detail further down.

Magnesium

Magnesium plays a role in regulating the nervous system and supporting the release of melatonin, and low magnesium status has been linked to poorer sleep quality in observational research. The strongest recent evidence comes from a randomized trial published in 2025 in Nature and Science of Sleep, 155 adults took 250mg of elemental magnesium bisglycinate daily for four weeks, and their Insomnia Severity Index scores dropped significantly more than the placebo groups did. I want to be honest about what that actually means though. The improvement was real but small, and average scores in the treatment group were still sitting in the “subthreshold insomnia” range at the end of the study, with no measurable improvement in daytime fatigue or mood. Magnesium can help, but it’s not going to erase a genuine sleep disorder on its own.

Magnesium glycinate and magnesium bisglycinate are generally the best tolerated forms for this purpose since they’re less likely to cause the loose stools that magnesium citrate or oxide can bring on at higher doses. Valerian Root

Valerian is one of the oldest herbal sleep remedies, and it also has one of the more mixed evidence bases, which is worth understanding rather than glossing over. A 2020 systematic review and meta-analysis in the Journal of Evidence Based Integrative Medicine, pooling 60 studies and nearly 6,900 participants, found that whole valerian root or rhizome, taken at 450mg to 1,410mg daily for four to eight weeks, consistently improved sleep quality, while standardized valerian extracts at lower doses over shorter periods gave inconsistent results. The same review found no serious adverse events across participants aged 7 to 80, which is reassuring from a safety standpoint even where the efficacy data is uneven.

Valerian appears to work even better paired with hops. A trial published in the European Journal of Medical Research found that 500mg of valerian combined with 120mg of hops nightly for four weeks reduced the time it took to fall asleep more effectively than valerian alone or placebo, and a 2025 feasibility trial from a University of Basel research team found the combination extended sleep duration by up to 48 minutes on people’s shortest sleep nights, though it didn’t improve next day mood or cognitive performance.

Hops

Hops rarely gets used alone for sleep, but it consistently shows up as a strong partner to valerian in the research above, working through its effects on GABA, melatonin, and adenosine pathways. On its own, human evidence is thin, so I’d treat hops as a complementary ingredient in a combination product rather than a standalone choice.

L-Theanine and Glycine

L-theanine, an amino acid found in tea, doesn’t sedate you the way melatonin or valerian can, but it calms the nervous system enough to make falling asleep easier for some people, and it can be taken during the day for stress without causing drowsiness. A 2025 systematic review of 13 clinical trials involving 550 participants concluded that 200mg to 450mg daily appears to be a safe and effective way to support sleep in adults, usually taken 30 to 60 minutes before bed.
Glycine has a smaller but genuinely interesting evidence base. In a small polysomnography study published in Sleep and Biological Rhythms, 3g of glycine given to 11 people with poor sleep before bed significantly shortened the time to fall asleep and the time to reach slow wave sleep, without disrupting normal sleep architecture. I’ll flag the sample size honestly here since it’s the only lab-based study of its kind, but the direction of the finding is consistent with two other trials looking at subjective sleep quality.

Other Options Worth Knowing

Warm milk, chamomile tea, and tart cherry juice are recommended by Johns Hopkins Medicine as gentler home remedies, with tart cherry juice specifically thought to support natural melatonin production. These won’t work as dramatically as a targeted supplement, but they’re low risk and can be a reasonable first step before trying something stronger.

Natural Sleep Aids vs. OTC and Prescription Options

It’s worth understanding where natural sleep aids sit relative to the alternatives. Over the counter sleep aids containing diphenhydramine or doxylamine work by blocking histamine receptors, which does induce drowsiness, but a landmark 2015 study published in JAMA Internal Medicine followed older adults using these anticholinergic medications and found that people with the highest cumulative use over several years had a 54% increased risk of developing dementia. That risk applies to sustained, regular use rather than the occasional night, but it’s a meaningful reason not to treat these as a long-term solution. Prescription sleep medications can be genuinely useful for short term, medically supervised insomnia, but they carry their own dependency and tolerance concerns, which is a big part of why natural options get so much attention in the first place.

Risks and Interactions

This is the section I think gets skipped too often, and it shouldn’t be. A few things worth taking seriously:

• Combining sedating supplements with each other, such as high dose magnesium with valerian or kava, or stacking any of them with sedating antihistamines, can cause excessive drowsiness and impaired coordination

• St. John’s Wort, sometimes used for sleep and mood together, interacts specifically with antidepressants and can reduce their effectiveness

• Melatonin and magnesium can both interact with blood thinners and certain blood pressure medications

• Combining any sedating sleep aid with opioid pain medication can suppress breathing to a dangerous level and should be avoided without direct medical guidance

If you take prescription medication regularly, check with a pharmacist or doctor before adding any of these, even though they’re sold without a prescription

Is It Safe During Pregnancy?

Evidence on natural sleep aids during pregnancy is limited, and several of the options covered here, including valerian and higher-dose melatonin, don’t have enough safety data to be recommended without medical guidance. If you’re pregnant or breastfeeding, I’d talk to your doctor before starting any of these rather than assuming natural automatically means safe in this context.

Conclusion

None of these supplements are a magic fix, and I think that’s actually useful to know rather than discouraging. Melatonin, magnesium, valerian, hops, L-theanine, and glycine each have a real, if modest, evidence base, and choosing between them comes down to what’s actually disrupting your sleep and what you’re comfortable taking regularly.
